How to do sprint intervals
- Warm up for 5-10 minutes with an easy jog and hip mobility drills.
- Pick a flat, safe surface where you can run fast without obstacles.
- Start the sprint at maximum intensity for 30 seconds, driving hard with your feet and arms.
- Keep a slight forward lean and a fluid stride for the whole interval.
- Walk or jog gently for 30 seconds to recover.
- Complete 8 rounds and finish with 5 minutes of light jogging to cool down.
Mistakes to avoid
- Do not sprint without warming up; a cold sprint sharply raises the risk of hamstring and calf injuries.
- Do not over-arch your back or overstride; aim for a quick cadence with your feet under your hips.
- If you feel sharp pain, dizziness, or loss of breath, stop and walk; do not force the full 30 seconds.
- Protect your knees by choosing a flat surface and avoid sudden direction changes during the sprint.
Progression
- Start with 6 rounds of 20-second sprints and 40 seconds of rest to let your knees and muscles adapt.
- Each week add 5 seconds to the sprint or gradually shorten the recovery.
- Once you reach 8 x 30 with 30 seconds rest, try short hill sprints or add more rounds until you master 10.
